Formula Explained

Each food in the database is described by two base numbers per 100 grams: protein content and total calories. These come from the USDA FoodData Central reference database. To calculate your serving, the tool first converts ounces to grams using 1 oz = 28.3495 g. Then it applies simple linear scaling:

Protein = protein per 100 g × serving grams ÷ 100

Calories = calories per 100 g × serving grams ÷ 100

The percentage of calories from protein uses the standard energy density of protein, roughly 4 kcal per gram. So the formula becomes:

% calories from protein = (protein × 4 ÷ total calories) × 100

Finally, if you provide a daily target, the tool calculates the serving's contribution to that target and the amount of food needed to reach it:

Needed food = target protein ÷ protein per 100 g × 100

Worked Examples

Example 1 — Chicken breast. A 150 g cooked chicken breast contains about 46.5 g protein and 247 kcal. Protein supplies about 186 kcal, so roughly 75% of its calories come from protein — an excellent ratio for lean mass goals. To hit a 120 g daily target, you would need about 387 g of cooked chicken breast.

Example 2 — Almonds. A 30 g handful of almonds provides about 6.3 g protein and 174 kcal. Only about 14% of those calories come from protein because almonds are mostly fat. That does not make them bad — they are nutrient-dense — but it shows why nuts are better used as a calorie source than a primary protein source.

Tips for High-Protein Whole Foods

  • Meat and seafood are protein-dense. Chicken breast, turkey, tuna, and lean beef deliver 25–31 g protein per 100 g with relatively few calories.
  • Dairy can stretch your budget. Greek yogurt and cottage cheese pack 10–12 g protein per 100 g and pair well with fruit, oats, or savory toppings.
  • Plant eaters should combine sources. Tofu, tempeh, lentils, chickpeas, and edamame are good whole-food proteins, but their protein-to-calorie ratio is lower than animal sources. Pair them with grains and nuts to reach higher targets.
  • Watch the fat in nuts and nut butters. Peanut butter and almonds are calorie-dense; a serving of peanut butter has more calories than most people expect.
  • Cooked vs. raw matters. This calculator uses cooked, ready-to-eat portions for meat, fish, legumes, and eggs, so weigh your food after cooking for the most accurate numbers.

Common Mistakes to Avoid

  • Using raw weights for cooked food. Meat loses water when cooked, so raw and cooked weights differ. Match your input to the form of the food listed in the calculator.
  • Ignoring calories. A food can be high in protein but also packed with fat. Always check the calorie line, not just the protein line.
  • Setting an unrealistic target. Most healthy adults need 1.2–2.0 g protein per kg of body weight if they train regularly; more than that rarely adds benefit. If a target seems too high, check it against your body weight and activity level.
  • Relying on a single food. Whole-protein foods vary in micronutrients. Eating a mix of animal and plant sources gives you a wider nutrient profile.

Frequently Asked Questions

Why does cooked chicken breast have so much more protein per 100 g than I see on raw labels?

Because cooking removes water, protein concentrates as a percentage of weight. 100 g of cooked chicken is roughly 130–140 g of raw chicken in many cases. Weigh cooked meat after cooking for this tool.

Is the 4 kcal per gram of protein exact?

It is the standard Atwater factor used in nutrition labeling. In practice, protein digestibility varies slightly, but 4 kcal/g is the accepted value for meal planning.

Can I use this for recipe planning?

Yes. Enter each ingredient's weight in grams separately, and add the results together. The tool's linear math makes scaling recipes simple.

Are values for oats, almonds, and peanut butter raw or cooked?

They are as packaged. Oats are dry rolled oats, almonds are raw, and peanut butter is the jarred spread. Weigh them as you actually eat them.
