The Math Behind It

This calculator uses the MET (Metabolic Equivalent of Task) method, the same approach used in the Compendium of Physical Activities developed by Dr. Barbara Ainsworth and colleagues. A MET is a multiple of your resting metabolic rate — sitting quietly is roughly 1 MET. The formula is:

Calories burned = MET × body weight (kg) × time (hours)

Running at 8 mph costs about 11.8 METs, so your body works at roughly 11.8 times its resting rate. Because a 30-minute sprint session almost always includes recoveries, we use the average speed over the full session, not your peak sprint speed. The distance estimate simply comes from speed multiplied by time: 8 mph for 0.5 hours covers 4 miles.

Worked Examples

Example 1 — Fast intervals: A 155 lb (70.3 kg) runner completes 30 minutes of fast intervals averaging 8 mph. Calories = 11.8 × 70.3 × 0.5 = 415 kcal.

Example 2 — Easy recoveries: The same runner averages only 6 mph over the half hour. Calories = 9.8 × 70.3 × 0.5 = 344 kcal.

Example 3 — Heavier athlete, all-out: A 200 lb (90.7 kg) athlete averages 10 mph for 30 minutes. Calories = 14.5 × 90.7 × 0.5 = 658 kcal.

  • Be honest about your average speed. A 30-minute session usually includes a warm-up, walking breaks, and recoveries — your average is much lower than your peak sprint pace.
  • Use a GPS watch or a treadmill display to estimate average speed instead of guessing from feel.
  • Log results week to week. Consistency in how you estimate speed matters more than perfect precision when tracking progress.
  • For treadmill intervals, account for incline: a 2–4% grade increases energy cost noticeably.
  • If you want a heart-rate-based number, pair this estimate with a chest strap or wrist monitor — MET averages won't capture your personal effort curve.

Why does intensity change the result so much? Sprinting at 12 mph costs nearly double the energy of jogging at 6 mph, so selecting the right intensity level is just as important as entering your correct weight.

Can I use this for treadmill sprints? Yes. Most treadmills show speed in mph or km/h, so pick the preset closest to your treadmill speed. The MET values here correspond to running on flat ground.

Does this include the afterburn (EPOC)? No. The estimate covers energy used during the session only. Sprint intervals do elevate post-exercise oxygen consumption for a short while afterward, but that effect is not part of standard MET values.

How accurate is it? For a healthy adult, MET-based estimates typically land within about 10–20% of laboratory indirect calorimetry, and individual variation can be larger depending on running economy and fitness level.
